Advanced training — failure work and progressive overload

This block is not for beginners. It assumes you have lifted before, already own the basic movement patterns and can judge how close a set is to failure. The house rules stay the same — twelve exercises or fewer, one to two hard working sets each, never longer than an hour — but every set now has a named intensity technique and a strict progression rule attached to it. Home and gym, full body or split.

Before you start

If any line below is not true of you, run the Keep the Muscle - Lose the Weight program first and come back.

  • You have trained consistently for at least six months and know what one or two reps short of failure actually feels like.
  • You can already perform a controlled squat, hinge, horizontal press, vertical press, row and pull without your form changing under load.
  • You keep a log. Every technique here depends on knowing last week's weight and reps.
  • You are eating enough protein (around your goal body weight in grams per day) and sleeping 7–9 hours. Advanced intensity on poor recovery is how injuries and stalls happen.
  • You have no current injury, and you clear hard training with a clinician if you take a prescription weight-management medicine or have a heart, joint or blood-pressure condition.

Training to failure

Six techniques. Use one or two per session, on the last working set of an exercise — never on everything at once, and never on a barbell loaded over your spine.

Train to true failure, not to tired

On the final working set of each exercise, take it to the point where the next concentric rep would stall despite maximum effort — that is momentary muscular failure. Stop earlier on anything loaded over the spine or joint (squat, Romanian deadlift, overhead press): leave one rep there and save true failure for machines, cables and dumbbells where a failed rep is safe.

Rest-pause

Take the set to failure, rack or hold the weight for 15–20 deep breaths, then squeeze out another mini-set to failure. Two mini-sets after the first is the ceiling. Use it on one or two exercises per session, not all of them.

Myo-reps

One activation set of 12–20 reps to about one rep short of failure, rest 5 deep breaths, then perform clusters of 3–5 reps with the same 5-breath rest until you can no longer hit the cluster target. Superb for lateral raises, curls, pushdowns, calves and leg curls.

Drop sets

Reach failure, immediately strip 20–30% of the load and continue to failure again. One drop is plenty. Machines and cables only — you should never be changing plates while fatigued and out of breath.

Lengthened partials

When full reps end, keep going with partial reps in the stretched half of the range — the bottom of a fly, the bottom of a lateral raise, the stretch of a leg curl. Cheap extra stimulus with very little extra fatigue.

Controlled eccentrics

Three seconds down on every rep, no bouncing, no dropping. On the last rep of a set to failure, fight the lowering for five seconds. The eccentric is where most of the muscle damage and growth signal lives.

Progressive overload strategies

Double progression (your default)

Pick a rep range — say 8–12. Stay at the same weight until you hit the top of the range on every working set, then add the smallest jump available and fall back to the bottom of the range. Never add weight and reps in the same week.

Rep-quality progression

When the load cannot move (fixed dumbbells, bodyweight), progress the rep instead: slower eccentric, longer pause in the stretch, less body english, shorter rest. A cleaner rep at the same weight is real overload.

Add a set, not a session

If an area is lagging, take that exercise from one working set to two before adding another training day. Volume is cheaper to recover from than frequency when you are in a deficit.

Autoregulate with RIR

Log reps-in-reserve for every set. Weeks 1–2 at 2 RIR, weeks 3–4 at 1 RIR, weeks 5–6 at 0 RIR on the last set of each exercise. Then deload.

Deload every 6–8 weeks

One week at roughly half the working weight, same exercises, stopping 4–5 reps short. Strength normally jumps in the week after. Skipping deloads is the most common reason advanced lifters stall.

When two weeks stall

Do not add technique. Check calories, protein, sleep and step count first, then swap the stalled exercise for a close variation and rebuild from a lighter load.

Ab and core finishers

Pick one or two of these after any session when you want extra core work. They are small, joint-friendly and easy to recover from — the right place to put ab volume instead of replacing a compound lift.

Extend opposite arm and leg while keeping the lower back pressed into the floor.

Rotate the ribcage, not the elbows; don't pull on your neck.

Reverse crunch

Curl the hips off the floor using the lower abs; avoid swinging.

Cable crunch

Kneel facing the cable, curl the ribs to the hips, keep the hips still.

Captain's chair knee raise

Support the body on the forearms, curl the pelvis, no swinging.

Ab wheel rollout

Stop 1 rep short

Roll out only as far as you can keep the back flat; fight the return.

Build your week

Advanced home full body — 5 days a week

Twelve movements, one to two hard working sets each, under an hour. The same session five days a week with a rotating emphasis; the intensity technique changes week to week rather than the exercise list, so progression stays measurable.

The 8-week wave

Weeks 1–2 — accumulate

Every working set stops at 2 reps in reserve. No rest-pause, no drop sets. Establish the logbook numbers you will beat.

Weeks 3–4 — intensify

Last set of each exercise at 1 RIR. Add the named technique to two exercises per session, no more.

Weeks 5–6 — peak

Last set of every machine, cable and dumbbell exercise to true failure, plus the named technique. Spinal-loaded lifts still stop 1 rep short.

Week 7 — deload

Same exercises, roughly half the working weight, stop 4–5 reps short. One set only. You should leave every session feeling fresh.

Week 8 onward — repeat

Restart the cycle with the weights you finished week 6 on. If two consecutive weeks stall at the same load and reps, fix calories, protein and sleep before changing the program.

Training hard without getting hurt

  • Failure training on a barbell over your spine or neck is where advanced lifters get hurt. Squats, Romanian deadlifts and standing overhead presses always stop one rep short.
  • Use safety pins, a spotter or a machine whenever a failed rep would trap you under the load.
  • Warm up the first exercise of each muscle group with two progressively heavier ramp-up sets. They do not count as working sets.
  • Joint pain is not soreness. Sharp, localised or lingering joint pain means swap the exercise and get it looked at.
  • In a calorie deficit — especially on a GLP-1 medicine — recovery is slower. If strength drops two weeks running, the deficit or protein intake is the problem, not the program.
